The workout: This 30-minute basketball speed and agility workout is designed for players who need game-shape conditioning rather than long-distance jogging. Built around a hybrid speed and change-of-direction structure, this session pairs explosive acceleration with controlled deceleration. You will progress from dynamic warm-ups to high-velocity sprints, lateral agility cuts, plyometric vertical leaps, and fatigue-focused ball handling—all requiring only open space, a line, and one basketball.

When you need to blow past defenders or lock down ball-handlers, functional conditioning is key. This target-specific routine bridges the gap between raw track speed and functional on-court agility. By working through five progressive blocks, you will train your body to accelerate instantly and decelerate safely under control.

How to progress

Focus on maintaining a low, athletic stance and explosive hip rotation even as fatigue sets in. In future sessions, reduce your ground contact time during cuts and change directions with a single sharp step rather than multiple small adjustments. If your feet begin to drift or your posture stands upright, increase rest intervals slightly to protect movement quality.
